Heron Pose mainly works quadriceps (right), iliopsoas (right), erector spinae, latissimus dorsi; it stretches hamstrings (right), gastrocnemius (right), gluteus maximus (right), quadriceps (left); multifidus, trapezius, transversus abdominis stabilize.

Opening the 3D model…

Sit on the floor with the left leg folded as in Hero Pose: the left foot lies just outside the left hip, top of the foot on the floor, toes pointing back, knee pointing straight ahead. Bend the right knee, hold the right foot with both hands, then straighten the leg and lift it in front of you. Keep the back straight and the chest open, lift the breastbone toward the shin, draw the shoulders down away from the ears and keep the arms straight; both sitting bones press evenly into the floor. The hamstrings and calf of the lifted leg stretch strongly, the front of the thigh and ankle of the folded leg stretch, and the back muscles keep the spine long. The 3D model shows the foundational version: the leg about 45–55° from the floor with a straight back; in the full pose the leg is nearly vertical and the chin touches the shin. Beginners keep the leg lower, loop a strap around the sole, or sit on a folded blanket if the folded knee feels strained; with knee pain, keep the left leg straight on the floor as in Staff Pose instead of folding it Hero-style. A straight back matters more than a high leg.
